Instructions

  1. Place one hand and the corresponding knee on a stable flat bench with the supporting arm straight and secure.
  2. Hold a dumbbell in your opposite hand and keep your spine neutral, hips square, and torso controlled.
  3. Allow the working arm to extend downward while keeping the shoulder controlled.
  4. Drive your elbow backward close to your torso and pull the dumbbell toward the side of your ribs.
  5. Pause briefly near the top without rotating your torso or shrugging your shoulder.
  6. Lower the dumbbell slowly until your arm is extended, complete the prescribed repetitions, then switch sides.

Coaching

Tips

  • Count each controlled dumbbell pull as one repetition and complete the planned repetitions on both sides.
  • Keep your hips and shoulders square to the floor throughout the row.
  • Lead with your elbow and keep the dumbbell close to your body.
  • Use the bench for support without collapsing through the supporting shoulder.

Technique check

Common mistakes

  • Rotating the torso excessively as the dumbbell rises.
  • Jerking the dumbbell upward with momentum.
  • Rounding the lower back instead of maintaining a neutral spine.
  • Shrugging the working shoulder toward the ear.
  • Pulling the dumbbell too high and losing shoulder control.
  • Using excessive weight to maintain stable form.
  • Reducing the range of motion by failing to extend the arm under control.
